Protein for Recovery and Healthy Aging: How Much Do You Need?
Protein is often discussed as a gym nutrient, but its role is much broader. Your body uses amino acids from protein to build and repair tissues and support many everyday functions. Protein becomes especially relevant when you are strength training, recovering from exercise, eating fewer calories, or trying to preserve muscle as you age.

More is not necessarily more effective, and an appropriate target depends on the person and context.
To convert pounds to kilograms, divide pounds by 2.2. For example, 165 pounds is about 75 kilograms. At 1.4 grams per kilogram, that would equal about 105 grams per day. Treat this only as an illustration, not an individualized recommendation.
People with kidney disease, liver disease, metabolic disorders, pregnancy, a history of disordered eating, or other relevant conditions should obtain personalized guidance from a licensed clinician or registered dietitian before changing protein intake substantially.
Spread protein across the day
Many people eat little protein at breakfast and lunch, then try to make up for it at dinner. A more practical approach is to include a meaningful protein source at several meals and snacks.
Instead of obsessing over a perfect timing window, ask:
• Does breakfast contain a real protein source?
• Is there protein at lunch rather than only at dinner?
• Is a convenient option available after training?
• Am I eating enough total food to support my goal?
For older adults, the National Institute on Aging recommends including protein foods through the day to support muscle, using options such as seafood, dairy, fortified soy foods, beans, peas, and lentils.
Build a recovery plate
A simple post-training meal can include:
1. A protein anchor: fish, poultry, lean meat, eggs, Greek yogurt, cottage cheese, tofu, tempeh, beans, lentils, or a suitable protein product.
2. A carbohydrate source: fruit, potatoes, rice, oats, whole-grain bread, or another food that fits your needs.
3. Color and micronutrients: vegetables or fruit.
4. Fluid: water, with electrolytes considered when training duration, heat, or sweat losses justify them.
Examples include:
• Greek yogurt with berries, oats, and nuts
• Eggs with whole-grain toast and fruit
• Chicken, rice, and roasted vegetables
• Salmon, potatoes, and greens
• Tofu or tempeh with vegetables and rice

Portions should reflect your appetite, body size, training, and overall goals.
Animal and plant proteins can both fit
Animal proteins often provide all essential amino acids in compact servings. Plant proteins add variety and can contribute fiber and other nutrients. A well-planned vegetarian or vegan diet can meet protein needs by using foods such as beans, lentils, soy foods, peas, nuts, seeds, and whole grains across the day.
Variety is valuable. The current U.S. Dietary Guidelines emphasize whole, nutrient-dense foods and a range of protein sources rather than building the entire diet around a single product.
When a protein supplement may help
